Shop it the same day every week. When the same food is always in the house, what to eat stops being a decision you have to make hungry.

Part one
None of these ask you to eat less or eat differently. You eat the same meals you already like, the numbers just come out better. This is the easiest win in the whole guide.

You want fast carbs and not much else. Low fat, low fiber, small. Fat and fiber slow digestion down, which is exactly what you do not want sitting in your stomach under a barbell. Thirty to sixty minutes out is the window.
The classic for a reason. Fast, light, sits well, and you can eat it fifteen minutes before if you are running late.
Squeeze pouch in the car on the way. Zero prep, zero mess, digests almost immediately.
Slightly more substantial if you are training an hour out or lifting heavy.
Best option when you have not eaten in hours. Drink half before, half after if it feels like a lot.
The most portable carb there is. Pair it with a shake if the session is going to be long.
For early morning sessions when nothing sounds good yet. Something is meaningfully better than nothing.
Part five
For the days that get away from you. Keep these stocked so that the busy version of you still has a real option, because the busy version is the one that decides how this actually goes.

Part six
You are not going to white-knuckle your way past a sweet tooth for the rest of your life, and you should not have to. The trick is not resisting it. The trick is deciding on it early.
Pick it before you are hungry and put it in your day right at the start. Now it is planned instead of negotiated, and everything else you eat gets built around it. You stop bargaining with yourself at nine at night, because the answer was decided at seven in the morning and the answer was yes.
This is the single habit that keeps people from falling off on a Friday. A plan that includes dessert is a plan you can actually run for a year.

Protein keeps you full and builds the muscle. Carbs give you the energy to train hard enough to earn it. Fat handles your hormones and makes food taste like food. Drop any one of the three and you get hungry, flat, or miserable, and you quit. Every meal in this guide has all three on purpose.
Almost nobody overeats at night because of a willpower problem. They overeat at night because they barely ate all day and showed up to dinner starving. Eat every three or four hours and the evening takes care of itself, with no white-knuckling required.
This is the part people miss. Thirty grams at four meals does more for you than a hundred grams crammed into dinner. Your body can only use so much at once, so the same total protein spread across the day is simply worth more. It is also why skipping breakfast quietly costs you.
The meal you will actually make on a Tuesday when you are tired beats the perfect meal you will never make. Find four, run them into the ground, and swap one out when you get sick of it.
One more thing
That part depends on you, on how much you weigh, how you train, and what you are actually chasing. Two people can eat every meal in this guide and get completely different results, because the amount is what decides whether you lose fat, build muscle, or stay exactly where you are.
